But you can learn to change your thinking patterns.

Research shows that, for our safety, we are evolutionarily wired to pay more attention to negative things. When we are in a good mood, we are usually able to balance the good and the bad. But if we are already feeling down, our tendency to focus on the negative becomes more pronounced.

Healthy thinking doesn’t mean pushing away negative thoughts; bad things happen, and there’s no point in seeing the world through rose-colored glasses. It means adopting a balanced perspective—something that can easily be lost, especially when we feel anxious or down.

Negative and distorted thinking patterns can become a habit that is hard to break. But if you recognize some of your common mental traps and learn to challenge your thinking, you can develop a more realistic outlook on life.

Who can benefit from changing their thinking patterns?

We can all fall victim to negative thinking patterns, but if you suffer from anxiety, stress, depression, or low self-esteem, these ways of thinking occur more frequently.

How to achieve it?

Balancing negative thoughts requires practice, so it’s best to start by writing them down. Once you gain experience, it becomes easier to do it mentally.

Mind traps

Here are the most common traps of the human mind. How many of them do you recognize in yourself?

Overgeneralization – when something bad happens, you assume it will always be that way. (“I completely failed in this relationship. I will never be happy with anyone.”)

Jumping to conclusions – you see disaster at every turn. (“I have a terrible headache. I’m sure it’s a brain tumor.”)

Mental filter – you focus on one thing that went wrong, ignoring everything that went well—or you argue that the good things don’t count. (“I did well, but it was obviously just luck.”)

Black and white thinking – there is no middle ground for you. If things aren’t perfect, it’s a disaster. (“I messed up one thing – the whole project is meaningless.”)

Mind reading – you assume what others think about you without checking if it’s actually true. (“I know she doesn’t like me.”)

Fortune-telling – You always predict that things will turn out badly. (“I know I will fail the job interview.”

Emotional reasoning – You see your feelings as facts. (“I’m afraid of flying. Therefore, this plane will crash.”)

Illusion of control – You feel personally responsible for the pain and happiness of everyone around you, or you believe that your own happiness depends entirely on others. (“It’s my fault that she’s not happy,” “I can’t be happy on my own.”)

Labeling – You make a global judgment about yourself or others based on individual mistakes, flaws, or behaviors. (“I handled that so badly. I’m a complete loser.”)

„Should” statements – You have rigid demands about how things “should” be. You criticize yourself or get upset if it doesn’t happen. (“He should know how I feel.” “I should have a relationship to be happy.”)

Blaming – You entirely blame yourself or someone else for a situation that actually involves many factors beyond your/their control. (“I failed the test because the teacher didn’t like me.” “The project failed because I’m incompetent.”)

Break free from unnecessary thinking patterns

Now, having seen how your mind can mislead you, here’s how to free yourself from these negative thoughts and thinking patterns.

Step 1: Write down what’s happening

Sometimes these thinking errors become so automatic that we don’t even notice them. Try keeping a journal of negative thoughts. Every time you feel upset or anxious, or notice that you have unpleasant or disturbing thoughts, write down the following, using the example to guide you.

Ciscumstances– For example, you see a friend across the street, but she doesn’t notice you.

Thoughts that come to mind– “She’s completely ignoring me. I must have upset her somehow.”

The way you feek – Anxious, upset, rejected (rate the intensity of your feelings from 1 to 10).

The way you act – You feel worried and guilty, wondering whether to turn away or confront her.

Once you’ve written everything in your thought journal, read it over and see if you’re falling into any of the common thinking errors listed above.

Step 2: Examine your negative thoughts

The next step is to challenge your negative thoughts Remember, they are just opinions, not facts. Take a step back and think of yourself as a detective of the mind. You’re gathering evidence for and against your thoughts so you can determine the facts and adopt a more balanced perspective. Ask yourself:

What evidence do I have to think this way?

Is there any evidence that contradicts this belief?

Are there other ways to interpret what happened?

To return to our example, you might ask yourself:

What are the reasons I’m thinking this way? She walked past me without saying hello.

Are there reasons not to think this way? I can’t be sure she saw me. She seemed preoccupied, and the street was very busy. I can’t think of anything I did to upset her.

What does my experience tell me? I don’t always notice people. The other day, I didn’t see my daughter coming down the street because I was looking for my keys.

Is there something I’m forgetting or overlooking? My friend just started a new job, so she might have been in a hurry or distracted.

What would someone close to me say if I told them this story? She was probably in a hurry and didn’t see me.

Step 3: Find your balance

Once you’ve gathered the evidence, use it to write a more balanced statement alongside your initial thought. Remember that balanced doesn’t necessarily mean positive, just rational. In our example, this might read: “It’s very likely that my friend didn’t see me, so I’ll call her tonight to check.”

Step 4: Feel the difference

Now, pay attention to how you feel. If you still feel upset, rate the intensity of your emotions from 1 to 10 and see if there’s any improvement. Decide how you want to act now that your thoughts are more rational. In our example, you might choose to send your friend a message saying that you hope she’s doing well and that her new job is going smoothly. If you have any last-minute worries about this, challenge your fears just as you did with your initial thought.

Imagine the best- and worst-case scenarios. In the best case, you’ll get an immediate response reassuring you that everything is fine. In the worst case, if she doesn’t reply, at least she knows you’re thinking of her, which should make resolving any potential issues easier.

Practice

It’s not always easy to challenge your thoughts this way, but it’s worth being consistent. Even if you don’t fully believe your balanced thought, writing it down will help it feel more real. Keep practicing, and you’ll get closer and closer to a healthy and effective way of thinking.

If you need guidance and support in managing negative thoughts, check out our products and services or contact us.

Negative thoughts can bring you down and prevent you from getting the most out of life.
